What the published research says about red and near-infrared light in this area, in plain language.

If you only take one thing from this page, take the timing. Most people point a light panel at their legs after a hard session. The research suggests the useful window is before it.

Two windows, not one

Interest here centres on two windows: light applied before exercise, sometimes called photobiomodulation preconditioning, and light applied after it to speed recovery.

Preconditioning is the less familiar idea and the more interesting one. Rather than repairing damage after the fact, you are preparing the tissue beforehand, so muscle enters the session with better mitochondrial capacity and produces less oxidative stress during it.

The proposed mechanism for both is improved mitochondrial efficiency and reduced oxidative stress in muscle tissue. Red and near-infrared light is absorbed by cytochrome c oxidase in the mitochondria, which raises ATP availability. Muscle contraction and repair both run on ATP.

What the numbers actually show

Meta-analyses of small randomised trials report modest improvements in repetitions to failure, time to exhaustion and peak torque when light is applied to the target muscle group shortly before training.

Those are proper performance measures. Repetitions to failure and time to exhaustion are counted, and peak torque is measured on a dynamometer. None of them depend on how anyone felt about the session.

Critically, the pre-exercise timing showing more consistent results than post-exercise. That is the practical finding and the one most people get backwards.

Two honest limitations

Gains are small relative to training itself. Nothing here competes with programming, progressive overload and consistency. If your training is disorganised, fix that first, because the effect size available from a light panel is a fraction of the effect size available from training properly.

Much of the work comes from a limited number of research groups, which is a recognised limitation.

This deserves explaining, because it is the kind of caveat that rarely appears on a commercial site. When a field's findings cluster around a few labs, you cannot fully separate the effect from those labs' particular methods, equipment and assumptions. Independent replication across many groups is what turns a finding into knowledge. This field has less of that than it should.

It does not mean the results are wrong. It means confidence should be lower than the number of published papers might suggest.

How to use it if you want the effect

  • Before training, shortly before, on the muscle groups you are about to load
  • Directly on bare skin. Clothing blocks a substantial proportion of light, and dark fabric blocks most
  • Ten to twenty minutes per area
  • Near-infrared for large muscle. Red light works at the surface. Quads, hamstrings and glutes need wavelengths around 810 to 850 nm
  • Do not overdose. The response is biphasic, so more energy past a point reverses the benefit. This is why longer is not stronger
  • Post-session use still has a case for soreness, but the pre-session evidence is more consistent

This is also where full body systems earn their keep for people who train seriously. Treating quads, hamstrings, calves, back and shoulders individually with a small panel is a long evening. A bed or large panel does it in one.

What matters more

Treat light therapy as a marginal gain layered on top of good programming, sleep and nutrition rather than a substitute for any of them.

Marginal gains are worth having once the fundamentals are in place, and close to worthless without them. Sleep in particular does more for performance and recovery than any device, and no amount of light compensates for six hours a night.
